Chest-Focused Ring Dips

Chest-Focused Ring Dips is an exercise from the “Chest” group. It mainly works: Pectoralis major, Lower chest (abdominal head of pectoralis major), Triceps brachii (triceps). It uses your own bodyweight, so you can do it at home.

How to do Chest-Focused Ring Dips
Starting position
- Set the rings high enough that your feet (knees bent if needed) don't touch the floor at the bottom of the rep.
- Grab the rings and press up into support: arms straight, rings held close to your sides.
- Shoulders down, shoulder blades set, core braced.
- Lean your torso slightly forward and move your legs slightly back — this shifts the emphasis to your chest.
Execution
- Inhale and slowly lower yourself by bending your elbows, keeping the rings close to your body.
- Go down until your upper arm is roughly parallel to the floor. Don't let the rings drift apart.
- Exhale and press yourself back up to straight arms.
- At the top turn the rings slightly outward and hold the support for a second.
Common mistakes
- Rings drifting apart — the shoulders lose stability and injury risk rises.
- Going too deep — the shoulder joint gets overstretched.
- Shoulders creeping up to the ears — stress goes to the neck and shoulder joint.
- Dropping fast — a sudden jolt for the shoulders and sternum.
Beginner tips
- This is harder than bar dips: get 8–10 solid reps on parallel bars first.
- Learn to hold a ring support for 20–30 seconds before starting ring dips.
- Until you're strong enough, lower the rings and help yourself with your feet on the floor or a box.

- Dips — stable support, easier to learn
- Push-Ups — the basic version with no equipment
- Decline Barbell Bench Press — lower-chest focus with added weight
