Dumbbell Concentration Curl
Muscle group: Arms
Dumbbell Concentration Curl is an exercise from the “Arms” group. It mainly works: Biceps brachii (biceps), Brachioradialis, Brachialis. Equipment needed: Dumbbells, Bench.

How to do Dumbbell Concentration Curl
Starting position
- Sit on the end of a bench with your feet wider than your shoulders and planted on the floor.
- Hold a dumbbell in one hand with an underhand grip and lean forward slightly.
- Brace the back of your upper arm, just above the elbow, against the inside of the same-side thigh. The working arm hangs almost straight.
- Rest your free hand on the other thigh for support.
Execution
- Exhale and curl the dumbbell toward your shoulder. The elbow stays pressed into your thigh.
- Hold the top for 1–2 seconds and squeeze the biceps hard.
- Inhale and lower slowly until your arm is almost straight.
- Finish all reps on one arm, then switch.
Common mistakes
- Lifting with the torso — the back straightens to help and the isolation is lost.
- Elbow sliding off the thigh — the upper arm starts moving and the biceps lose tension.
- Dumbbell too heavy — you can't lower slowly or hold the top.
- Not lowering all the way — the muscle works in a shortened range.
Beginner tips
- This is a control exercise, not a heavy one: start with 4–5 kg.
- Start with your weaker arm and match the reps on the other side.
- Watch the working muscle — it helps you feel the contraction.
Alternatives
- Isolated Barbell Curl — similar upper-arm fixation, both arms work
- Seated Dumbbell Curl — easier to learn
- Standing Cable Biceps Curl — constant tension
