Mass-building programs are built around compound barbell lifts — bench press, squats, rows — with moderate reps (8–11) and steadily increasing working weights.

How to choose

How often to train

3–4 workouts. For mass, consistency and adding load week after week matter more than the number of days.

How to progress

Stay within the program's rep range. Once you hit the top of the range on all sets, add weight: 2.5–5 kg on compound lifts, 1–2 kg per dumbbell on isolation moves. Rest 1.5–2 minutes between heavy sets. Without enough calories and protein, muscle won't grow — training sends the signal, food provides the building material.
