Home Dumbbell Workout Programs
Dumbbells are the most practical home equipment: they let you train your whole body and steadily increase the load. This collection has programs that need only dumbbells and programs that use dumbbells plus a bench.
How to choose
- Dumbbells only, you are a beginner — Dumbbell Full Body for Beginners or the home program for women with dumbbells.
- Dumbbells and a bench (or a sturdy stool) — Dumbbell & Bench Full Body, Dumbbell & Bench Upper Body, or the men's home dumbbell program with a PPL split.
- Focus on specific areas — Dumbbell Legs & Core, Dumbbell Shoulders & Arms.
- Already training and want more intensity — Dumbbell Circuit Training.
How often to train
Every program here has 3 workouts a week, usually Mon/Wed/Fri. A dumbbell workout takes 35–50 minutes.
How to progress
Add a rep each week. When the top of the rep range feels easy, pick dumbbells 1–2 kg heavier and start again from the bottom of the range. Weights in the programs are per dumbbell. If you have nothing heavier, make the exercise harder: lower the weight more slowly, pause at the bottom, add a set.

What dumbbell weight do I need?
For a beginner, 4–10 kg per dumbbell is usually enough depending on the exercise. Adjustable dumbbells are handier since you can increase the weight as you progress.

Can I train without a bench?
Yes: choose the dumbbell-only programs — Dumbbell Full Body for Beginners, Dumbbell Legs & Core, Dumbbell Shoulders & Arms, Dumbbell Circuit Training.
Can I build muscle with dumbbells only?
At first, yes — if you increase the weight gradually and eat well. Over time light dumbbells won't be enough and you'll need heavier ones or a gym.
